The Debt You Cannot Out-Sleep on Weekends

4. The weekend drift. Sleeping in three hours on Saturday tells the clock the day starts at noon, then Monday yanks it back to 6:30. The weekend lie-in is not a reward; it is a second jet lag, flown weekly.

The 7-Day Circadian Reset Protocol
This is the practice. Seven days, one intervention per day, each one layered on the ones before. None of it requires supplements, gadgets, or discipline beyond the first ten minutes of the day. Start tomorrow.
Day 1 — The morning light audit. Within 60 minutes of waking, get outside for 10–15 minutes — 20–30 if the sky is overcast. No sunglasses. Don't stare at the sun; just face the light, walk, sip your coffee out there. If you wake before sunrise, turn on the brightest indoor light you have, then go out when the sun is up. Day 6 — The blackout bedroom. Make the room dark, cool (around 18°C), and boring. Blackout curtains or a sleep mask, phone in another room, no television in bed. Then build the wind-down hour: dim lights, breath work, pages of a paper book. You already know the central nervous system material — this is where it earns its keep.
Day 7 — The debt repayment plan. If the last six days have gone well, your wake time is stable and your evenings are dim. Now pay the debt: for the next seven nights, go to bed one hour earlier while keeping the wake anchor fixed. This is how sleep debt is actually repaid — in installments, not in Sunday marathons.
The Reset Is the Meta-Habit
Notice what this protocol does not include: no cold plunges, no supplements, no apps, no willpower battles at 11 p.m. The circadian reset is upstream of all of it.
